How to Calculate TDEE

Total daily energy expenditureis the number of calories you burn in a full day, movement included. It's the single most useful number in nutrition, because it's the line between losing, maintaining, and gaining weight. This guide covers the TDEE formula, the full activity multiplier table, and how to turn the result into a calorie target you can actually eat to.

What is TDEE?

TDEE stands for total daily energy expenditure — every calorie your body burns in 24 hours. That includes staying alive, walking to the kitchen, your training session, fidgeting at your desk, and even digesting your lunch.

It matters because weight change follows a simple rule: eat below your TDEE and you lose weight over time, eat above it and you gain, eat at it and you hold steady. Your TDEE is your maintenance calories.

The calculation itself is a single multiplication. All the nuance lives in choosing the right activity factor.

Let's run the whole calculation end to end for a 30-year-old man weighing 80 kg at 180 cm, who trains four times a week and otherwise works a desk job — a moderately active profile, so a multiplier of 1.55.

The spread between sedentary and extra active is over 1,200 calories a day. That is why an honest activity assessment matters more than which BMR equation you picked.

The four parts of TDEE

The activity multiplier is a shorthand for four distinct components. Knowing them helps you understand why your real burn drifts from the estimate.

Note that TEF is already baked into the activity multipliers, and protein has a notably higher thermic effect than carbohydrate or fat — one of several reasons a higher-protein diet helps during a deficit.

Your TDEE is your maintenance figure. Adjust from it according to your goal.

The rough conversion is that 7,700 calories ≈ 1 kg of body weight (about 3,500 calories ≈ 1 lb). A 500-calorie daily deficit therefore works out to roughly 0.45 kg — one pound — per week.

Adjusting from real-world results

Every calculated TDEE is an estimate — typically accurate within about 10%. Your own body provides the correction. Here is the loop:

  • Eat at your target for 2–3 weeks. Consistently. A single week contains too much water-weight noise to read anything from.
  • Track your weight trend, not single readings. Weigh in at the same time each morning and compare weekly averages.
  • Compare against what you expected.Losing faster than planned? Your real TDEE is higher than calculated. Not moving at all? It's lower — or the logging is drifting.
  • Adjust by 100–200 calories and run another two to three weeks. Small corrections, repeated, beat large swings.

Common mistakes

  • Overstating activity. The most frequent error by a wide margin. When in doubt, go one level down.
  • Double-counting exercise.If your multiplier already accounts for training, don't also eat back the calories your watch says you burned.
  • Trusting tracker burn estimates. Wearable calorie-burn figures are frequently generous, sometimes by 25–30%.
  • Never recalculating. Lose 10 kg and your BMR — and therefore your TDEE — genuinely falls. Recalculate every 5 kg or so.
  • Under-logging intake.Cooking oils, drinks, sauces, and bites while cooking add up fast. This is the single biggest reason a correct TDEE appears to “not work”.

Is TDEE the same every day?+

No. Your TDEE fluctuates with how much you move, how well you slept, and even the weather. The number from a formula is a weekly average, which is why you judge progress from weight trends over two to three weeks rather than day-to-day changes.

Do I need to eat back the calories I burn exercising?+

Not if you used an activity multiplier, because exercise is already built into that number. Adding your workout calories on top double-counts them, and fitness-tracker burn estimates are often generous to begin with.

How accurate is a calculated TDEE?+

It is an estimate, usually within about 10 percent for most people. Treat it as a starting point: eat at that number consistently for two to three weeks, track your weight trend, and adjust the target based on what actually happened.

What are maintenance calories?+

Maintenance calories are simply your TDEE — the amount you can eat each day without gaining or losing weight. Eating consistently above that figure adds weight over time, and eating below it takes weight off.

How do I calculate a calorie deficit?+

Why am I not losing weight even though I am eating below my TDEE?+

It also falls unconsciously during a diet, which is a major reason weight loss stalls even when training stays constant.
