Macro Calculator

Build a flexible macro starting point from a daily calorie target. Set protein by body weight and fat as a share of energy; the remaining calories are assigned to carbohydrate.

0.8 g/kg is a general adult reference; active adults often use 1.2–2.0. Higher targets are not appropriate for everyone.

What are macronutrients?

Protein, carbohydrate, and fat provide energy and serve different roles in the body. A macro plan helps organize intake, but food variety, fiber, micronutrients, and enjoyment still matter.

How your macro targets are calculated

Protein is weight in kg multiplied by your selected 0.8–2.2 g/kg factor, defaulting to 1.6. Fat uses your chosen 20–35% of calories, defaulting to 25%. The remaining energy becomes carbohydrate using the 4/4/9 conversion factors.

The calculation
Protein g = kg × protein factor Fat g = calories × fat percentage ÷ 100 ÷ 9 Carbs g = (calories − protein g × 4 − fat g × 9) ÷ 4

How to use this calculator

  1. 1Enter your calorie target and body weight.
  2. 2Choose protein grams per kg and the share of calories allocated to fat.
  3. 3Calculate and check that the remaining carbohydrate target fits your preferences and training.

Understanding your result

The result is one possible allocation, not an optimal diet proven for you. The tool rejects combinations where protein and fat use more energy than the calorie budget permits. Change the assumptions rather than forcing a negative carbohydrate target.

Assumptions & limitations

  • The default split is a planning example, not a treatment diet or personalized sports-nutrition assessment.
  • Weight-based protein may need a different basis at very high body weights or for certain health conditions.

Frequently asked questions

Why are carbohydrates calculated last?+

This method first allocates a weight-based protein target and a fat energy share. Carbohydrate receives the remaining energy; other planning methods are possible.

Is 1.6 g/kg of protein required for everyone?+

No. It is an adjustable starting value often relevant to active adults. Requirements differ with training, age, energy intake, and health.

What if my chosen macros do not fit my calories?+

The calculator flags an energy shortfall. Reconsider the calorie target, protein factor, or fat percentage so that the combination is internally consistent.

Do I have to reach every macro exactly?+

These are rounded estimates. A workable dietary pattern and adequate nutrition matter more than matching every gram on a particular day.
